The one-mile walk test
Same engine, gentler test. A brisk mile estimates the very same VO₂ max.
Here’s the whole test: run as far as you can in exactly twelve minutes, then measure the distance. That distance, nothing else, gives a solid estimate of your VO₂ max, the size of your aerobic engine and one of the strongest predictors of how long and how well you’ll live. Dr. Kenneth Cooper built this field test for the U.S. Air Force in 1968, and it has outlasted almost every gadget that came after it because it’s cheap, repeatable, and honest. A flat route, a watch, and twelve hard minutes are all it takes to put a real number on your fitness.
Read this before you run
This is a maximal effort. If you have a heart condition, uncontrolled blood pressure, chest pain, dizziness, or you’ve been sedentary or are new to intense exercise, talk to your doctor before attempting it, and consider the gentler walk test above instead. Warm up fully, stop immediately if you feel chest pain, lightheadedness, or unusual shortness of breath, and never push through those signals for a number. This is a fitness self-test, not a medical exam.

Why a run can measure your engine
VO₂ max is the maximum amount of oxygen your body can use during hard effort. It sets how far you can go, how hard you can push, and how much reserve you have when life demands it. In large studies, people with higher cardiorespiratory fitness die of all causes at markedly lower rates than the least fit (Ross et al. 2016), an association strong enough that the American Heart Association argues fitness should be measured in clinical care the way blood pressure already is. Cooper’s insight was that, over twelve all-out minutes, the distance you can cover tracks that lab number closely; he reported a correlation near 0.90 against directly measured VO₂ max (Cooper 1968). It’s an estimate, not a lab result, but it’s a good one, and you can repeat it any month to watch the trend.
How to take the test
- Pick a flat, measured course. A standard 400-meter track is ideal; you can count laps and part-laps to get your distance. Avoid hills, traffic, and stops.
- Warm up properly. Ten minutes of easy jogging plus a few strides, so minute one isn’t a cold shock.
- Run for exactly 12 minutes. Set a timer and cover as much ground as you can; steady and strong beats sprint-then-crawl. Walking breaks are allowed; they’ll just lower the distance.
- Measure your distance. Count your laps (400 m each) or read it off a GPS watch, and enter the total meters below.

One limitation: the Cooper test rewards pacing and running economy, not just raw fitness, so a first attempt often understates you simply because you didn’t judge the effort well. Run it a couple of times, learn the pace, and let the trend, not any single day, be your read.
